Waking mid-cycle (during deep sleep or REM) causes sleep inertia — a grogginess that can last 15-60 minutes. This explains feeling worse after a long sleep if you wake at an awkward point in the cycle. REM (Rapid Eye Movement) sleep occurs predominantly in the second half of the night and accounts for approximately 20-25% of total sleep. During REM, the brain is highly active, emotions are processed, and learning is consolidated into long-term memory. Alcohol, cannabis, and many sleep medications suppress REM sleep, reducing its restorative benefits even if total sleep duration is maintained.
A 20-minute nap (Stage 1-2 sleep only) improves alertness and cognitive performance without causing sleep inertia. The NASA research-backed recommendation is 26 minutes. Napping longer than 30 minutes risks entering deep sleep (N3) and waking in the middle of a cycle — causing grogginess. Napping after 3pm can delay nighttime sleep onset and disrupt circadian rhythm for some people.
To wake at 7:00 AM feeling refreshed, aim to fall asleep at the end of a sleep cycle. For 5 cycles (7.5 hours) go to bed around 11:15 PM; for 6 cycles (9 hours) around 9:45 PM. These allow about 15 minutes to fall asleep. Use the calculator to adjust for any wake time.

Jet lag happens when your body clock is out of step with a new time zone. Gradually shift your sleep schedule before travelling, get natural daylight at the right times on arrival, stay hydrated, and adjust meals to local time. Eastward travel is usually harder to adjust to than westward.
